The 10K is run just below your lactate threshold, so it rewards two things above all: a solid aerobic base and the ability to hold a hard, steady effort for 40 to 70 minutes. A good plan builds both without burying you in fatigue.

How a 10K plan is structured

Most 10K plans run 8 to 12 weeks in three blocks. The base block builds easy volume and adds strides. The build block introduces a weekly threshold session and, a little later, a weekly interval session. The final block sharpens with race-pace work and then tapers. Throughout, roughly 80 percent of your running stays easy, and weekly volume rises gradually, around 10 percent a week at most as a conservative cap, with a lighter week every three or four weeks.

Threshold work is the core of 10K training

Race pace for most runners sits a little faster than threshold, the effort you could hold for about an hour. Cruise intervals are the most useful way to train it: 3 to 4 × 8 minutes, or 5 × 1 mile, at comfortably hard effort with 60 to 90 seconds of easy jogging between. You should finish feeling you could have done one more. If the last rep is a fight, you ran them too fast.

Intervals to lift your ceiling

Once threshold work is in place, add one session a week at 5K pace or a little faster: 5 to 6 × 1000 m with 2 to 3 minutes of easy jogging, or 6 × 3 minutes hard with 2 minutes easy. These raise your aerobic ceiling and make 10K pace feel controlled. Keep total hard running in one session to around 5 to 6 kilometres; more is rarely better at this distance.

The long run

The 10K long run is for aerobic endurance, not speed. Build it to 75 to 90 minutes at an easy, conversational pace, keeping it to roughly a quarter to a third of your weekly running. In the last few weeks you can finish some long runs with 10 to 15 minutes at steady effort, which teaches you to keep form on tired legs, the exact skill the last 3 kilometres of a 10K demands.

Taper and race pacing

Cut volume by about a third over the last 7 to 10 days but keep a short session at race pace, such as 4 × 1 km, so your legs remember the rhythm. On race day aim for even or slightly negative splits: the first 2 kilometres should feel almost too easy. Halfway is where the race starts; the runners who go out hard are the ones you pass at 7 kilometres.

A sample week

A mid-plan week for a runner on four to five days, about 35 to 45 km. Fewer days keeps the threshold session and the long run first.

The mistake that costs most 10K runners minutes

Racing the workouts. Threshold sessions run at 5K pace turn a sustainable stimulus into a weekly time trial, and two of those a week leave you flat by race day. Run threshold at threshold, keep intervals within the planned pace, and let the race be the hardest thing you do.

Common questions

How long does it take to train for a 10K?

If you can already run 5K comfortably, 8 to 12 weeks is typical. From scratch, add a first block of 6 to 8 weeks to build up to 30 minutes of continuous running.

What pace is a sub-50 or sub-45 10K?

Sub-50 is 5:00 per kilometre, or 8:03 per mile. Sub-45 is 4:30 per kilometre, or 7:15 per mile. Sub-40 is 4:00 per kilometre, or 6:26 per mile.

How many days a week should I run for a 10K?

Three days works with one threshold session, one easy run and one long run. Four or five days adds an interval session or more easy volume, which usually brings faster progress if those extra runs stay easy.
